Stand tall with legs parallel; maintain a neutral pelvis, ribs softly connected, shoulders in neutral alignment, and head in line with the spine. Bend both arms, with hands together touching the breastbone.
Inhale to prepare — Focus on axial elongation, feeling the spine lengthen from the tailbone to the crown of the head.
Exhale — Brace the core and step forward with one foot, bending both legs into a 90°–90° stance position, where the back knee is aligned with the hip and positioned one palm’s distance from the floor. The front knee is aligned directly above the ankle. Extend both arms backward as you brush them down, activating the back muscles and encouraging scapular retraction.
Maintain an upright spine with the pelvis square and in a neutral position. Ensure the shoulders are aligned over the hips and the body’s weight is evenly distributed between both legs. Hold the stance for 4 counts. Check that knee alignment is maintained and that both feet are grounded and stable, avoiding compensations.
Inhale — Push through the front foot to return to the starting position over 4 counts, keeping the core engaged to stabilize the spine. Maintain the alignment of shoulders and hips, ensuring they remain square and aligned vertically over each other. Focus on moving the body as one integrated unit to optimize stability and coordination.
Repeat the stance on the opposite leg, emphasizing efficient activation and sequencing of the leg muscles to promote symmetrical strength and control. Maintain the same alignment principles and movement quality on both sides.
Look for symmetry or difference between one side stance and the other.
Complete 6 to 10 repetitions of the alternate stance, focusing on precision, postural integrity, and fluid transitions to build lower-body stability, neuromuscular coordination, and dynamic balance.
