Start in a standing position with legs parallel and spine in neutral alignment. Distribute body weight evenly through the entire foot. Maintain upright posture with gentle core activation. Inhale to prepare.
Exhale — Begin to roll the spine down toward the floor, initiating from the head. Gradually shift body weight slightly toward the toes while articulating the spine with control. Maintain abdominal engagement and avoid hyperextending the knees.
Inhale- If possible, place the hands on the floor by allowing the pelvis to gently unlock and hinge. If needed, slightly bend the knees to reach the ground comfortably.
Exhale — Walk the hands forward along the mat in 4 counts, maintaining core engagement and a stable pelvis. Avoid shifting or twisting the pelvis side to side. Keep the shoulders in a neutral, stable position as you reach the front plank. Hold the plank position for a few seconds, maintaining strong core activation, with the spine in neutral alignment and body weight evenly distributed between arms and legs. Maintain scapular stability (no winging or elevation), actively engage the serratus anterior by pushing the floor away.
Inhale — Walk the hands backward in 4 counts, gradually shifting the body weight back toward the feet. Keep core engagement and a stable pelvis. Avoid shifting or twisting the pelvis side to side.
Exhale — Walk the hands forward along the mat, maintaining scapular stability, core engagement, and a stable pelvis
Repeat the hand walk forward and backward 4- 8 times times with control.
To finish – exhale, transfer the body weight fully onto the feet and roll up, articulating the spine one vertebra at a time, returning to the starting standing position.
